Strong evidence supports eating fatty fish, vegetables, fruit, and whole grains to help manage inflammation, largely through omega-3 fats and fiber. Claims about specific polyphenol-rich foods reversing inflammation are mostly based on early or lab-based research rather than large human trials, so it's worth treating those as promising, not proven.
What the Evidence Actually Shows
Omega-3 fatty acids from fatty fish have the strongest backing. The American Heart Association recommends two servings of fish, ideally fatty fish, per week, based on research linking omega-3 intake to lower triglycerides, better endothelial function, and a reduced risk of heart rhythm problems. The AHA also notes that omega-3s appear to play a role in reducing inflammation itself, since these fats are incorporated into the membranes of inflammatory cells and can shift how those cells behave.
Harvard Health takes a similarly careful position on the broader "anti-inflammatory diet" idea. Its reviewers note that the evidence linking dietary changes to reduced inflammation-related disease risk is strongest for arthritis, gastrointestinal conditions, and heart health, and only possibly relevant to cognitive decline and autoimmune disease, a distinction worth holding onto rather than flattening into one confident claim.
Individual polyphenol-rich foods, think turmeric, berries, and green tea, get a lot of attention in wellness content, and there's real laboratory evidence that polyphenols can act on inflammatory pathways in cells. But the human picture is messier. One published analysis found that the polyphenol doses realistically achievable through food failed to produce a biologically meaningful reduction in COX-2 activity, a key inflammatory enzyme, even though the same compounds showed effects in test tubes at much higher concentrations. That's a useful reminder that "shown to reduce inflammation in a lab" and "will measurably reduce your inflammation at the table" are not the same claim.
What's Well-Established on the Other Side of the Ledger
It's easier to talk about what to add than what tends to work against you, but the evidence on that side is actually more consistent. Diets high in refined sugar, refined starch, and industrially produced trans fat are linked to higher markers of inflammation across a large body of research, including elevated C-reactive protein, a commonly measured inflammation marker. Ultra-processed food in general, not any single ingredient within it, shows the same pattern in large observational studies.
That framing matters because it shifts the conversation. Rather than hunting for one ingredient with anti-inflammatory powers, the more defensible approach is trading some ultra-processed and sugar-heavy foods for the fish, vegetables, legumes, and whole grains covered here. The reduction in the foods linked to inflammation may matter as much as the addition of foods thought to fight it.
